What Is Tech Neck?

Tech neck refers to the postural strain that develops from repeated, prolonged forward head positioning while using phones, tablets, and laptops. Over time, this position overloads the neck muscles and can contribute to chronic pain, stiffness, and even changes in the natural curve of the cervical spine.

Step 1: Build Awareness

The first step is simply noticing when your head drifts forward — while scrolling, working, or driving. Awareness alone often prompts small, immediate corrections throughout the day.

Step 2: Adjust Your Environment

Raise your phone to eye level rather than looking down at it. Position laptop and desktop screens so the top of the screen sits at eye level, using a stand if needed.

Step 3: Start With Chin Tucks

This is the foundational exercise for tech neck. Gently draw your chin straight back, as if making a double chin, holding for a few seconds before releasing. Repeat 10 times, several times a day.

Step 4: Stretch the Front of the Neck and Chest

Tight chest and neck muscles reinforce the forward head posture. Doorway chest stretches and gentle upper trapezius stretches help counteract this pull.

Step 5: Strengthen the Upper Back

Rows, band pull-aparts, and scapular squeezes build the strength needed to hold your shoulders — and by extension, your head — in a better position throughout the day.

Step 6: Take Regular Breaks

Every 30–45 minutes, look away from your screen, stand, and move your neck through its full range of motion.

Be Patient with Progress

Postural changes built up over months or years take consistent effort to reverse — expect gradual improvement over several weeks rather than overnight results.
