- Dead bugs — train deep core control without loading the spine.
- Superman holds — gently strengthen the lower back extensor muscles.
- Planks — build overall core endurance to support the spine.
- Side planks — target the obliques and quadratus lumborum.
- Wall sits — build leg and postural strength that offloads the lower back.
- Romanian deadlifts (bodyweight or light load) — strengthen the hamstrings and glutes with proper hip-hinge mechanics.

Progressing Safely
Start with two to three sets of 8–12 repetitions, focusing on quality of movement over speed or load. Progress gradually, and back off any exercise that increases your usual pain rather than simply causing normal muscle fatigue.
Consistency Is Key
Two to three sessions a week, sustained over months, will do far more for your back than sporadic, intense efforts. Strength gains that protect the spine take time to build — but they last.
